365 moved so well that I thought I would get 405, but still got a PR.  *I had a back spasm on the 3rd back-off set so I cut it there.  No lingering pain from that.

Similar to the Seal Row, the Inverted Row feels ok on Rear Delt and regular rows, but on the Scap Retractions I'm really missing the ability to take my thoracic spine through a good ROM.  I think CS and Cable Rows are just superior in this regard.  I might try this with 1-arm DB rows if I'm feeling really good one day and have plenty of time.

Discovered I could basically due a full concentric rep on hypers just by contracting my glutes.  Fun!  I then tried contracting my glutes on the concentric, but then relaxing them at the top and letting my erectors handle the eccentric.  Kind of a lot to focus on, but ok.

Thought I would give Squats a try even with my tweaked back.  It was dicey working up, but with a ton of sit back and keeping my shins fairly vertical, I managed to work up to a new 1 Rep PR of 305.  I went for 2, but I felt my back strain tweak a little and dumped the bar.  I stipped it down to see if I could move on to High Bars, but even with the empty bar they hurt pretty bad at the bottom of the movement, so I moved on to a bench day.

145X13, 6 beats my single-set and total volume rep goals for this weight, so I can move up to 155 next week.

Managed to eke out 5X5 with 195 on the reverse cambered bench, but it was hard as hell.  I'm going to go ahead and move up next week since I got the full 5X5, but it's getting dicey.

Upped the weight on DB Bench and the reps on Rear Delts.  Also upped the weight on hammer curls.

85X20 is the Rep PR on PBN I was looking for before moving up to work-sets with 95.  It seems a lot easier to get these standing vs. seated.  Some of that is that I find it awkward to unrack the bar by myself on the PBN bench, and sometimes the bar hits the pins as well.  May just try to do them standing from now on.

Since I was back home for Thanksgiving, I was just going to work up to a single set of my next tier working-weight with Deadlifts.  I thought maybe a triple or a set of 4.  When I got the 4th rep, I decided to go for a 5th which would have been a PR.  Strained something in my lower or mid-back on the attempt.  That's two Thanksgivings in a row where I've injured my back in the gym.  I'm blaming air-travel and the guest bed at my parents house.

So I was completely on track for some big Squat PR's over the next couple of weeks, and that will probably be de-railed while my back heals up.  I'll go in for squatting and see how it feels, but will absolutely not push it.  If anything feels even unusually tight, I'll just make this a bench focus week, hahahaha.

Before I even touched a weight today, I bent over to grab a weight and pulled something in my back/hips.  I did a lot of hypers to keep it warm and get fluid in there, and tried to do my workout.  Everything was just super slow with the strain, though, even the 135 and 185 sets probably had 3 second concentrics.  The 315 was probably the slowest 315 I've ever pulled.  Hit one back-off set and some more hypers and shut it down to go recover.  Happy Thanksgiving to me.

Pause Squats felt great.  Smooth and explosive.

I was in a rush this session because we had company coming over for dinner.  I skipped the hypers and crunches, and instead superset a ton of little chin-up sets across the workout.  By the time I got to that last set of 2, it felt like I had tweaked my mid-back a little on the left-hand side, so I did full-stop, feet on the ground reps with an overhand grip, and could only get those 2 reps.

Bench is what it is right now.  Much like adjusting my squat to go full ATG, and having to reset my training max for the next cycle to account for the lower strength curve, pausing the close-grip bench on my chest has significantly lowered my top weight on this movement.  I'm resetting my training max for the next cycle, so that I can finally get some reps in.  That being said, my form felt as tight as it has in a while, and these sets were all smooth, even if 170 was quite slow.

Chiropractor Visit

Went to see a chiropractor yesterday to see about help with recovery and prevention with this back strain.  It was my first visit to this doctor, but I was impressed as hell.  They required a 2-hour block for a first visit as a get to know you period, and we used up all that time very well.  Primarily with discussion of my background: how I lift, how long I've been lifting, how I prepare for lifting, how life was before lifting, my day job, my diet, etc.

I told her I had gotten this strain twice in the past year, once back-squatting and once front-squatting.  She brought in some kind of padded bar and had me demonstrate my technique on both lifts, then called her partner in to watch me do them again.  They looked at each other and basically said in unison "abs."  And they discussed the knee possibly not tracking correctly, and hyper extending at lock-out which they would like me to avoid.  I've NEVER heard or seen discussion of knee hyper extension with squats before, and I see no reason not to take that advice.  Very interesting.  She prescribed some transverse abdominus work, and a neat little VMO exercise.  She also asked me to get in some short-ROM swiss-ball crunches and abductor work in full hip extension. 

When I discussed all the varieties of ab work I've been doing over the last year, she felt that a lot of that was very hip-flexor dominant, and not enough actual abdominal isolation.  That was also very interesting to hear.  She discussed the role of the abdomen in bracing the trunk, and even taking some load off the spine, and that being weak in that area was likely causing me these problems with the squat even though my form looked good on both variations.  We also discussed the anterior hip strain I got around the new year, and she agreed that it was likely the TFL, and that it was also symptomatic of asymetrical hip mobility

Another impressive thing she did, and I've never had a chiropractor do this, is that after deciding that the problem is with my right hip not moving very independently, she only adjusted my hips.  Not once have I been to a chiropractor, and not gotten a full adjustment from skull to tail-bone.  She didn't say anything about this one way or the other, it's just what she did.  Looking back on the session, that just made a lot of damn sense to me.  Find the problem, work on the problem, why fuck around with my neck, or thoracic spine if the problem is down around the sacrum?

The awesome news I got is that she's fairly certain I don't have a herniated disk.  This was my number one concern going in for the consultation.  She went to great lengths to say that she doesn't expect my disks are "perfect" (no surprise to me, based on what I've read about the spinal health of the general population), but that she saw no evidence of herniation.

I've got a follow-up with her partner in 2 weeks for massage therapy and reevaluation.  Only one visit, and I've still got to implement the recommendations and see what the results are, but at this point I would say that if you live in or around the Northern Chicago area, Andersonville Chiropractic might be worthwhile if you are looking for these kinds of services.

Working around my low-back strain (almost healed), and my heavy rehearsal and performance schedule.  I think I'm good to get back in the gym for at least an upper-body dominant session, but I'm not rushing because I need to be 100% when my new show opens in 2 weeks.  So I'm adhering very closely to the shake diet and getting in a lot of light band work and some conditioning to help make sure I don't erase my gains while I'm out of the gym.

Here we go again.  Pause Squats went pretty well.  I held all my warm-up sets for several seconds in the hole, and then paused all my work sets normally.  235X2 is an all-around PR for the movement.  If I'm feeling okay next week (more on this in a sec), I will drop my training max per Paul Carter's suggestion, and try to get a few more reps on my top sets in the 2nd and 3rd weeks.

Front Squats on this cycle were only intended to be medium-heavyish, and a way to get more volume work on my quads.  145 is NOT a heavy weight for me on front squats in this rep range.  On the 3rd set, I fucked up my low back somehow.  This feels like the same fucking strain as last July.  I think it's from some combination of getting too far forward in the bottom and my hips tucking under at the bottom as well.  You know the weight isn't too heavy because after I dropped it, I cleaned it back to my fucking shoulders so I could set it back on the stands.  I tried to front squat it again, but it still hurt at the bottom so I stopped.  Fuck, fuck me.

Decided to do a light one-mile run between lifting days.  Just went for something easy; I even walked a bit after the initial quarter mile.  Had to keep my focus to keep my pace down though.  When I run by myself, my instinct is too just take off.

So the numbers Paul Carter lays out in this plan call for the work-sets to be 63% of your 1RM*1.05.  For my bench, that comes out to about 130lbs.  This is one of the rare examples where I have consciously made an ego-driven change to my programming.   It just seems dumb to put a 25, 10, 5, and 2.5 lb. plate on each side for this instead of just throwing full plates on there on working on that weight for this cycle.  Also, 135 projects as my 15 rep max, same as what I'm doing on Squats.

The results were interesting.  It was easier than the Squats (have I mentioned I'm a poor squatter?), but not as easy after the first set as the rows.  Could be because I upped the weight slightly over the recommended %?  I also cut those later sets shorter than I may have needed to because, ya know, the weight is hovering over my chest with no partner to catch it.  Anyway, with the 30 second rests (it's 60 for Squats) this was a bit of a romp.  Pretty fun.

This was the final bench session of this strength phase.  So what did I decide to do?  Start close-gripping!  Ha.  This was on Paul Carter's advice that there's no better time than right now to switch to close grip and start saving my shoulder.  And lookee:  I only missed my target for this cycle by one rep!  That could mean that I was too conservative with my target originally, but whatever.  Bench PR.  Killed two birds with one stone.

Last day of Deadlifts on this cycle and I pulled another PR!  That's about 30lbs. added to my deadlift on this cycle.  That's awesome.  I didn't even have to gut out any reps, though I did have to take a couple of deep breathes between sets 3 and 4.

My mid-back strain was really acting up today though.  My new guess is that the pulling has been generating this strain.  If that's true, I believe that points to the lack of rowing I've been doing.  There was no rowing at all in this cycle, so while I was working my pull and bringing up my lats and traps, my rhomboids fell back and have had trouble doing their part at the end of the line.  This is good.  I've been feeling for awhile that I was neglecting the row in favor of building my chinning strength.  This is the final confirmation I need to push chins to the back-burner and bring rows forward.

Working my way back up on calf raises now that I've changed my technique to explode up, slow eccentric, pause at the bottom.  Felt it a little bit more the next day.

255 is a Rep PR, a projected increase to my 1RM, and more weight than I've ever put on my back.  I did this from stands, but next week when I go up to 265 I'll need to use a power rack and ask for a spot, because these were slow.  I didn't really hit a sticking point, though, so I'm optimistic about 265.

I started reading some Lyle McDonald stuff, and his post about calf-training really jumped out as relevant to what I'm doing right now.  I was bouncing out of the bottom, so I tried it today exploding up, squeezing at the top, taking a slow eccentric and pausing at the bottom.  Much, much harder.  I don't have the promised "can't walk the next day" thing going on, but I guess I didn't do the full routine.  The one thing I don't like is that I pretty much have to take a breath at every pause, and I don't like the way it feels losing tightness with my spine loaded like that.  It's a machine though, so I'm not too worried.

I was a little nervous coming in to set a 10 lb. PR on the deads today.  Similar to my last squat session, I scrapped the programmed weight increases for the initial sets in favor of lowering overall volume and saving everything for the top set.  Also this knotting I have in my mid-back started acting up for the first time doing deadlifts.  Not during the lift thankfully, but really angry after each set.  I gave myself plenty of rest between the top sets, and everything went pretty well.  Every successive set left me feeling more and more confident for the following set.  After I got the 275 I was grinning like crazy, and I don't think I've ever done that after a lift before.  Maybe the first time I got 10 chin-ups last fall.  I almost wanted to throw some more weight on and go again, but I'm trying to show some restraint as I'm scheduled to add another 10lbs. next week to complete the cycle.

I have some sort of strain or something in my mid-back on the left-hand side.  It's been bothering me for two weeks.  I've set Deadlift and Chin-up PR's with it, so it hasn't been interfering with my lifts so far.  However, I got the idea that it might interfere with my Squats today, so I did some empty-bar Good-Mornings with the idea that if a back-strain was going to hamper squats, GM's would be the best candidate for warming-up that part of the back before-hand.  If that makes sense.  Hard to say if it worked or not.  My back didn't bother me during squats, and the painful area felt the same after the work-out as it did before.  This may just be something I have to ride out.

For the calf-raises I again raised the weight on the first two sets, but not the top set.  So increasing volume but not top weight.  Next session I will go up another plate, and I think that will be the full stack.  I don't know how much of this increase is neural and how much is muscular at this point.  Calf training is kind of dicey anyway, as true gains seem to mostly come from being heavier, and weight-training is more of a topper.

I decided to break from plan with Squats a little bit, in that I didn't add weight to the warm-up sets the way I have been.  The way I laid out the program was 5X5 to a top set of 5, and that every week all 5 sets would be heavier than the week before.  All of a sudden this week I had the thought that as I'm working in PR range on the top sets, it might be a good idea to not be pushing as much on the lead-up sets.  So I worked up to, and set, a 5 Rep PR, but the total, accumulated weight for my Squat workout was less than originally programmed.  I feel totally fine about how this worked out as I hit my top-set goal.  It was certainly the hardest set of the cycle so far, but the reps moved smoothly.  That seems to be on target.  Next week will push me into projected increase to 1RM territory on squats.
